Why a Sub-3 Marathon?

Running a marathon in under three hours is one of the most widely recognized milestones in amateur distance running. It represents a level of performance that requires considerably more than simply completing the distance, while also placing a runner within the range associated with qualifying for prestigious races such as the Boston Marathon.

For people who do not follow competitive running, marathon finishing times can be difficult to put into perspective. One comparison I find particularly interesting is the U.S. Olympic Team Trials. For the 2028 Marathon Trials, the published qualifying standards are 2:16:00 for men and 2:37:00 for women. These are still substantially faster than a three-hour marathon, particularly on the men’s side, but they help illustrate where Sub-3 begins to sit on the spectrum between recreational running and highly competitive marathon performance.

For me, that is part of what makes the three-hour mark meaningful. I wanted a goal difficult enough to require years of improvement, disciplined training, and a level of performance far beyond simply finishing a marathon. At the same time, I wanted the goal to have a clear endpoint.

I do not intend to pursue faster marathon times indefinitely after reaching Sub-3. Moving substantially beyond that level would require increasingly greater commitments to training, mileage, recovery, and performance, while also exposing me to additional injury risk. I would rather devote those resources to the other priorities and interests that are important in my life.

For me, a Sub-3 Marathon therefore represents the right balance: a serious and widely recognized running achievement, a goal difficult enough to test the limits of what I can accomplish as a runner, and ultimately a milestone at which I would be satisfied with what I had achieved in marathon running.

My Roadmap to Sub-3

I do not see a Sub-3 Marathon as a goal that should be approached by immediately beginning marathon-specific training. My preferred approach is to build the necessary fitness in stages, using shorter-distance performances as measurable checkpoints before eventually shifting the focus toward the marathon itself.

The first objective is to rebuild my running fitness to the point where I can comfortably return to a sub-45-minute 10K. From there, my preference is to continue developing speed and strength over shorter distances, eventually using established race-equivalency benchmarks to evaluate whether I have developed the underlying performance required for a realistic Sub-3 attempt.

Only after building that foundation would the emphasis shift toward marathon-specific endurance. At that stage, higher weekly mileage, long runs, marathon-specific workouts, recovery, and the ability to sustain performance over 42.195 kilometres (26.2 miles) become increasingly important. The challenge is no longer simply developing enough speed, but learning to carry that fitness through the entire marathon distance.

This roadmap represents my preferred direction rather than a rigid formula. Training progress, injury risk, recovery, and guidance from my coach may change the sequence or timing along the way. The destination is clear, but I expect the exact route to evolve as the training progresses.

Building the Foundation

Before focusing on the demands of marathon training, my first objective is to rebuild a solid foundation of running fitness. For me, the first meaningful benchmark is a sub-45-minute 10K.

I use this target for a practical reason. Race-equivalency models generally place a 45-minute 10K in approximately the same performance range as a marathon around 3:30, assuming the runner has developed the endurance required for the longer distance. The comparison does not mean that running a sub-45 10K automatically makes someone capable of a 3:30 marathon; it indicates that the underlying shorter-distance speed is approximately in the right range.

A sub-45 10K is also a familiar benchmark for me. I have reached that level during previous returns to running, which makes it a useful first checkpoint for measuring whether I have rebuilt a meaningful level of fitness rather than simply returned to regular running.

Once I reach that point, the objective changes. Instead of immediately moving into a full marathon training cycle, my preferred approach is to continue improving my shorter-distance performance and gradually work toward the stronger benchmarks associated with a Sub-3 Marathon.

Building Strength Before Endurance

After rebuilding my fitness to a sub-45-minute 10K, my preferred approach is to continue improving my performance over shorter distances before moving into a marathon-specific training cycle. In this context, I use “strength” to describe the ability to run faster over distances such as the 10K, 10-mile, and half marathon, rather than strength training with weights.

There are several reasons I prefer this progression. First, it allows me to establish stronger performances and personal bests at shorter distances before the demands of marathon training become the primary focus. These performances also provide measurable evidence that I am moving closer to the level of fitness required for a realistic Sub-3 attempt.

I also prefer delaying the highest-volume phase of marathon preparation until that additional speed has been developed. Marathon-specific training eventually requires substantial weekly mileage and long runs, and increasing training volume can add physical stress and injury risk. Given the importance of remaining healthy throughout a long-term goal, I would rather avoid taking on that additional volume earlier than necessary.

There is a trade-off to this approach. Developing strong shorter-distance fitness does not automatically develop the endurance, pacing, fueling, and race experience required for the marathon. Even after reaching the appropriate shorter-distance benchmarks, I may still need more than one marathon training cycle to successfully translate that fitness into a Sub-3 performance.

For me, however, that is an acceptable trade-off. I would rather arrive at marathon-specific training with a strong foundation and a record of what I was capable of at the shorter distances, and then focus on extending that fitness across the marathon distance.

Building Marathon Endurance

Developing the shorter-distance fitness required for a Sub-3 Marathon is only part of the challenge. Once I have built sufficient speed and strength, the focus must eventually shift toward developing the endurance required to sustain that performance across the marathon distance.

This stage requires a different emphasis. Marathon preparation generally involves substantially higher weekly running volume, progressively longer runs, marathon-specific workouts, and careful attention to recovery. For a Sub-3 attempt, the ultimate objective is to develop the endurance required to sustain an average pace of approximately 4:16 per kilometre (6:52 per mile) for the entire marathon.

This is also why I prefer not to begin with heavy marathon-specific training. I see little reason to repeatedly expose myself to the demands of high-volume marathon preparation before developing the shorter-distance fitness that I will eventually need. Once that foundation is in place, the higher mileage and longer runs have a much clearer purpose: converting the speed I have already developed into marathon endurance.

Reaching the appropriate shorter-distance benchmarks will not guarantee that I am ready to run a Sub-3 Marathon. It will instead signal that the nature of the challenge has changed—from developing enough speed to learning how to sustain it.

Measuring Marathon Readiness

Before committing to a serious Sub-3 Marathon attempt, I want evidence that I have developed the shorter-distance fitness associated with that level of performance. One way I plan to evaluate this is through race-equivalency benchmarks.

Race-equivalency models estimate how performances at different distances compare when a runner is appropriately trained for each event. They are not guarantees—a strong 10K does not automatically translate into an equivalent marathon—but they provide useful reference points for determining whether the underlying speed is in place.

Race-equivalent performances are estimated using the Riegel race-prediction formula with an exponent of 1.06. These values are estimates rather than guarantees and assume appropriate training for each race distance.

The underlying model is the Riegel race-prediction formula, T2=T1*(D2/D1)^1.06, where race time is projected from one distance to another using a performance-decay exponent of 1.06. Different equivalency systems may use slightly different assumptions, which is why predicted times can vary from one table or calculator to another.

For a three-hour marathon, the table gives equivalent performances of 18:46 for 5K, 39:07 for 10K, 1:04:47 for 10 miles, and 1:26:20 for the half marathon. I view these numbers as reference points rather than strict requirements. Reaching one or more of them would provide evidence that the shorter-distance fitness associated with a Sub-3 Marathon is developing, while the marathon itself would still require a separate level of endurance and race-specific preparation.

My preference is to test myself against these shorter-distance benchmarks before making my final transition into a serious Sub-3 attempt. In particular, a strong 10K or 10-mile performance would give me measurable evidence that the speed component of the goal is present. The remaining challenge would then be developing enough marathon-specific endurance to translate that fitness across the full distance.

For me, these benchmarks serve another purpose as well. I want the journey toward Sub-3 to include meaningful performances at the shorter distances rather than measuring the entire project by a single marathon result. Whether or not every benchmark is reached at exactly the predicted equivalent time, they provide concrete checkpoints for evaluating my progress along the way.

Balancing Performance and Injury Risk

Pursuing a Sub-3 Marathon requires accepting a certain level of physical stress. Faster training, higher weekly mileage, and long runs are eventually necessary parts of preparing for the goal, but increasing the training load also makes managing recovery and injury risk increasingly important.

This consideration has influenced the way I want to approach the journey. I have experienced running injuries during previous training cycles, and I do not want to reach Sub-3 by simply accumulating as much mileage as possible. My preference is to develop my shorter-distance fitness first and postpone the heaviest marathon-specific training until that additional volume has a clear purpose.

At the same time, avoiding injury cannot mean avoiding the training required for the goal. Once I have developed the appropriate foundation and reached the shorter-distance benchmarks I am targeting, I expect substantial marathon-specific training to become necessary. The objective is therefore not to eliminate risk, but to manage it intelligently while progressively increasing what my body is prepared to handle.

This balance is particularly important because Sub-3 is a long-term goal rather than the only priority in my life. Reaching it a little later would be far more valuable to me than repeatedly interrupting the journey by trying to progress faster than my body can sustainably tolerate.

Where I Am Now

I am currently in the preparation stage of my Sub-3 journey rather than actively training for a marathon. After roughly two years away from running, my first priority has been improving my physical condition before returning to structured training.

A major part of that preparation has been reducing my weight. I began this phase at a BMI of 28.7 and have since reduced it to 25.7, losing approximately 9 kilograms (20 pounds). My current goal is to reach a BMI of 24.0 or below before shifting my attention more fully toward rebuilding my running fitness.

Once I return to structured running, the first major performance target will be rebuilding toward a sub-45-minute 10K. That will mark the transition from physical preparation into the performance-focused stages of my roadmap.

There is still a long distance between where I am today and a Sub-3 Marathon, but that is also the purpose of documenting the journey from this point. Rather than beginning the story when I am already close to the goal, I want to record the progression from the preparation stage through each of the benchmarks that follow.

The Journey Continues

The Sub-3 Marathon is not a goal I expect to reach quickly. From completing my current physical preparation to rebuilding my running fitness, improving my shorter-distance performances, developing marathon endurance, and eventually attempting the three-hour barrier, there are several stages still ahead.

That is part of what makes the goal meaningful to me. Each stage provides its own challenge and a measurable indication of progress, while the final objective remains far enough away to require patience, consistency, and adaptation along the way.

I also expect the roadmap to evolve. My progress, recovery, injury risk, race performances, and guidance from my coach will all influence how I move from one stage to the next. The strategy may change as I learn more about what my body can handle and what produces the best results.

For now, the objective is simple: keep moving through the process one stage at a time. If that process eventually brings me across a marathon finish line in under three hours, it will represent not just one race result, but the completion of a running goal built over years.
